Women's Strength Cycle: Barbell Focus

About this programme

Brigid had been doing CrossFit for two years but her back squat had not moved in eight months. She was working hard but not working smart. A targeted strength cycle changed that within six weeks.

This programme is built around progressive overload, not random heavy days. You follow a planned percentage-based scheme across 12 weeks, with deload weeks built in at weeks 4, 8, and 12.

The structure behind the sessions

Each week has three strength days and two conditioning days. The conditioning is designed to support the lifting, not compete with it. That means shorter, lower-skill pieces on heavy days.

Olympic lifting, specifically the clean and jerk and snatch, is introduced in week 3 with technique work before any meaningful load is added.

I finally understood why my numbers were stuck. The percentage work made the process feel logical rather than hopeful.

Tracking and adjustments

You log every session in a shared sheet. Your coach reviews it weekly and adjusts percentages if recovery or technique flags come up. This is not a static spreadsheet you follow blindly.

  • Percentage-based squat, press, and pull progressions
  • Olympic lifting technique blocks in weeks 3, 6, and 9
  • Weekly coach review of training logs
  • One mid-cycle video form check per participant

Programme structure

A clear look at what each stage of the programme covers and what to expect.

12-Week Strength Cycle

Phase 1: Weeks 1-4 - Base Building

  • Back squat: 5x5 at 70-80% working max
  • Deadlift: 3x5 with technique priority
  • Strict press and push press introduction
  • Deload in week 4 at 60% across all lifts

Phase 2: Weeks 5-8 - Volume Peak

  • Back squat: 4x4 at 80-85%
  • Clean technique block: 3 sessions over 2 weeks
  • Snatch from hang position introduced
  • Deload in week 8

Phase 3: Weeks 9-12 - Intensity

  • Back squat: 3x3 at 87-92%
  • Full clean and jerk complex
  • Testing week in week 11: new working maxes across all main lifts
  • Deload and programme review in week 12
All percentages are based on your starting working max, not a theoretical one-rep max.
